Technique

Use these cues to keep the movement controlled and focused on its intended purpose.
- Begin with a dowel or empty bar until the overhead position stays steady.
- Keep the bar above the middle of the foot rather than letting it drift forward.
- Press up into the bar while sitting between the hips.
- Do not force depth through shoulder pinching, low-back arching or heel lift.
Overview
The overhead squat is a demanding squat variation with the bar held overhead. It is more of a technical whole-body movement than a simple leg builder, so light, high-quality practice is usually more productive than chasing load.
How to Do It
- Set the bar overhead with a secure, wide grip and the elbows locked comfortably.
- Stand with the bar over the middle of the foot, ribs stacked over the pelvis.
- Sit down under control while pressing up into the bar.
- Keep the knees tracking with the toes and the bar over the base of support.
- Stand by driving through the floor without allowing the bar to move forward.
What You Should Feel
The thighs, glutes, shoulders and trunk should all work. Treat sharp shoulder pain, numbness or a feeling that the bar cannot stay secure as a reason to stop and regress.
Common Mistakes
- Letting the bar drift in front of the body
- Losing rib and pelvis position by over-arching the low back
- Forcing depth despite a heel lift or shoulder pinch
- Adding load before the bar path is consistent
Progression
Practice with a dowel, then an empty bar. A front squat, goblet squat and overhead carry can build the individual pieces before heavier overhead-squat work.
